2014 The 5 Bite Diet Day 13


I had a little movement on the scale today. I still think it is just my body making adjustments to the diet. The main important thing to report is that I feel good. I try to conserve my energy so that I dont feel weak. I really dont know that I have to go to any extremes in that regard. I do physical activities, but I try to pace myself. I will eat crumbled ground beef for awhile because it is easy and quick and I like it. No one at work has really noticed anything, except that I dont except any offers to go out to lunch. I get about one - two offers a week to go to the local Chinese buffet. I just say that I am a little tight on money and I leave it at that. I think that living alone at home makes things real easy too. I dont have to watch others eat or be surrounded by lots of snacks around the house.

DAY 7 OF "ONE WEEK RAW AND GLUTEN FREE"


Today is the 7th and last day of our "One Week Raw and Gluten Free" mini cleanse. But it doesnt have to be the end. If you want to extend it a few more weeks, just repeat the recipes you enjoyed during the week. In case you missed any of them, check out DAY 1, DAY 2, DAY 3, DAY 4, DAY 5 and DAY 6.


Todays menu includes:
Breakfast: Strawberry, pear and spinach smoothie
Snack: Leftover pear and apple crisp from last nights dessert
Lunch: Monster salad
Dinner: Raw meatballs on zucchini ribbon pasta

Breakfast:
Strawberry, pear and spinach "green smoothie"
(New Recipe)
Raw Vegan, Gluten Free
[makes 2 servings - enjoy both throughout the morning]
1 1/2 cup frozen strawberries or strawberry tops *
1 large or 2 medium organic pears, cored
2 cups organic, baby spinach
1 tablespoon unrefined flaxseed oil
1 1/2 cups filtered water


Place all ingredients in a VitaMix blender and process until smooth.


Per serving: 190.8 calories, 7.0 g fat, 0.5 g saturated fat, 3.7 g omega 3 and 1.0 g omega 6 fatty acid, 0 mg cholesterol, 2.3 g protein, 35 g carbohydrates and 8.3 g dietary fiber. 


This green smoothie is high in fiber and omega 3 fatty acid.
Spinach contains lutein and zeaxanthin which may decrease the risk of age related macular degeneration.
* When I clean organic strawberries, I cut off the tops (which include a 1/2 inch of strawberry), freeze them and use them for smoothies.
Todays snack is leftover pear and apple crisp.
That is, if you didnt eat it all last night! Its sooo good!!


Lunch
One of the best things you can do for your health is to eat some sort of salad every day of your life. Im not talking iceberg lettuce and thousand islands dressing. Im talking about a HUGE MONSTER salad with as many veggies you can stuff in a bowl topped with more healthful goodies like nuts, seeds and fruit. Todays salad contains many of the leftover ingredients from the recipes we made this week:
red leaf lettuce,torn
baby spinach
daikon, thinly sliced 
carrots, thinly sliced 
cucumber, thinly sliced
orange bell pepper, thinly sliced
red onion, sliced
broccoli florets
avocado, sliced
raisins
hemp seeds
sunflower seeds
sesame seeds


For the dressing, I had leftover ginger tahini dipping sauce from DAY 6 which I thinned with some freshly squeezed lime juice and a little water. If you ran out, make a little more!
So fill your refrigerator with veggies and experiment with combinations for lunch or dinner each day!


Todays lunch is a MONSTER salad with many of the leftover veggies from this weeks menus.


Dinner
Today were going to make little raw meatballs. My poor Italian grandparents, were they alive, would think I was absolutely nuts! But these little guys, made from walnuts and other goodies, really taste meaty! 
Were also going to make a raw tomato sauce for our zucchini pasta.  When not on a raw cleanse, you can serve this delicious and healthy raw sauce mixed with hot pasta and the raw meatballs (at room temp) on top. They are too delicate to mix in or cook. 
Ive posted this on the blog before (in fact it is one of the most "googled" recipes) but its improved and changed a bit to make it gluten free. 


Raw Zucchini Ribbons with Walnut Meatballs and Tomato sauce
Old Blog Favorite - modified
Raw Vegan, Gluten Free
[makes 4 servings]
For the zucchini pasta
4 medium zucchini
Freshly ground black pepper
For the raw tomato sauce
1 clove garlic, peeled
1/3 cup sun dried tomatoes, soaked in filtered water for 1 hour, or until soft, and drained
1 Medjool date, pitted and soaked in filtered water for 1 hour and drained
1 cup ripe tomatoes, diced
4 kalamata olives
2 packed tablespoons fresh basil or 1 teaspoon dried
1/2 teaspoon sea salt
1/8 teaspoon crushed red pepper flakes (optional)
2 tablespoons extra virgin olive oil
For the meatballs [makes 12 small meatballs, 3 per serving]
1 clove garlic
1 1/3 cup raw English walnuts soaked for several hours and rinsed
1 tablespoon nutritional yeast
1 tablespoon extra virgin olive oil
2 teaspoons freshly squeezed lemon juice
2 teaspoons Bragg liquid aminos
1 teaspoon thinly sliced green onion, white part only
1 1/2 tablespoons fresh parsley, minced, plus extra for garnish


Make the zucchini ribbons by peeling the zucchini with a potato peeler, gradually rotating with each peel.
To make a thinner spaghetti, use a vegetable slicer. My favorite is Benriner. Wrap the ribbons or spaghetti in a paper towel until ready to use otherwise they will get watery when combined with the sauce.

You can make zucchini spaghetti by using a Benriner spiral vegetable slicer. Peel the zucchini first so it really looks like spaghetti!


To make the sauce, drop a clove of garlic in the chute of a food processor with an S blade while its running. After it is minced, add the drained sun dried tomatoes and date along with the fresh tomatoes, olives, and the rest of the tomato sauce ingredients. Process until smooth, place in a small bowl and set aside.


Top with extra parsley and freshly ground black pepper and serve!


Wash and dry the food processor. 
To make the meatballs, drop a clove of garlic in the chute of the food processor while its running.
After it is minced, add the walnuts, nutritional yeast, olive oil, lemon juice and Bragg liquid aminos and process until smooth, scraping down the sides when necessary. 
Place in a bowl and mix in green onion and parsley.
Form 12 small balls from the mixture, dip each one in tomato sauce to coat and set aside.
Mix the zucchini pasta in the desired amount of sauce. Serve onto 4 plates and top each with 3 sauce covered meatballs.
Garnish with parsley and freshly ground black pepper and serve immediately.

An Apple A Day More Alex Leafs Reviews Folk Wisdom and Scientific Evidence on a Forbiddenly Healthy Fruit Item

An apple a day keeps the doctor away. I’m sure you’ve heard this before. And while there are many ways in which we could keep the doctor at bay with an apple (target practice anyone?), our wellbeing demands we eat the luscious fruit. Truthfully, the old adage could not be truer for a variety of reasons. So to keep things organized I am going to worm through the benefits of apples categorically. Also remember we are dealing with the apple fruit, not the apple fritter or apple flavored candy or the iPhone.

I suppose the best starting point is the apple’s nutritional worth. As you can see in the nutritional label to the right, a single medium apple is less than 100 Calories and provides over 10% of the RDA for fiber. Apples also contain every vitamin needed by the body with the exception of Vitamin B12, which is only found in animal products, and Vitamin D, which you can produce by eating your apple under the sun. The same applies to minerals, with apples providing a little of everything except selenium.

A hearty bite for a healthy heart

If you have ever looked at an apple you may have noticed it resembles the humble heart, and for good reason. A comprehensive review of nine human studies conducted by researchers at the British Nutrition Foundation in London examined the effects of apples on cardiovascular disease risk factors and found that apple polyphenols, a type of antioxidant, have a positive influence on blood lipids and blood pressure in human beings (Weichselbaum, Wyness and Stanner 2010). Furthermore, don’t think that apple juice has you covered, since these compounds are most concentrated in the peel of the apple (Wolfe, Wu and Liu 2003). In fact, whole apples have an average of 57 times more polyphenols than commercial apple juice (Hyson 2011; cf. Figure 1).

Not for juicers (addendum by Adel)! I wont tire and repeat it once again. If you want to eat fruit, do so - EAT it, dont juice it, or buy juices from the supermarket. Why? Just take a  look at the phenol loss in juices in Figure 1 and you have your answer.

I know that some of you are juice-o-holoics, so in case you still insist on juicing, keep the pomace and throw away the juice, not the other way around ;-)
Okay, so heart health is from the antioxidants in apples and I can get those in any fruit or vegetable. Well, not quite. In one study of nonsmoking healthy middle-age adults who ate apples less than twice a month, simply eating one apple per day lowered blood levels of oxidized LDL – a substance linked to hardening of the arteries – by 40% (Ohio State University 2012). And it’s not just because of the polyphenols either, since a group in this study that took a polyphenol supplement instead of eating the apple had similar but not as pronounced effects. Even dried apples show promise, with a separate study concluding that daily dried apple consumption “can significantly lower atherogenic cholesterol levels” (Chai, et al. 2012). The only caveat is that you need to eat the equivalent of two apples per day if dried rather than fresh.

Apples can help with weight management and protect against cancer

In a very recent study, researchers from the University of Navarra in Spain sought to determine the mechanisms through which the beneficial effects of apple polyphenols act on diet-induced obesity (Boqué, et al. 2013). Overall, they found that apple polyphenols exerted potent anti-obesity and anti-diabetic effects through prevention of fat cell growth, decreased intestinal glucose uptake, and increased fat breakdown. These effects were observed at both the surface and genetic level. The researchers even conclude their study with the acknowledgement that apple polyphenols can act “as a promising functional food ingredient for the management of obesity and its metabolic complications”.

A review summarizing the current knowledge on potential cancer preventive effects of apples conducted by a lone researcher at the German Cancer Research Center in Germany found that apples influence multiple mechanisms relevant for cancer prevention on the genetic level, and regular consumption of one (or more) apple per day has been shown to prevent skin, breast, and colon cancer (Gerhauser 2008). And it all comes back to the whole fruit, with some of the most potent anti-cancer compounds residing in the peel (Cornell University 2007).

Apples can do even more!

The antioxidants in apples have been shown to extend the average lifespan of fruit flies by 10% (American Chemical Society 2011). Granted the relevance to humans is debatable, but it’s interesting nonetheless. Apple polyphenols may even provide protection against some autoimmune diseases such as ulcerative colitis and Crohn’s disease (Federation of American Societies for Experimental Biology 2011). Another unique compound found in apple peels, ursolic acid, prevents muscle loss during illness and aging, and “animals given ursolic acid also became leaner and had lower blood levels of glucose, cholesterol and triglycerides” (Cell Press 2011).

And it doesn’t end there. In a review and analysis of apples and related compounds, Dianne Hyson (Hyson 2011) from the Department of Family and Consumer Sciences, California State University concluded that, There are current data suggesting that [apple polyphenols] might be linked to reduced risk of several forms of cancer, cardiovascular disease, and asthma. [Apple polyphenols] may also have beneficial effects on outcomes related to Alzheimer’s disease, cognitive decline of normal aging, diabetes, weight management, bone health, and gastrointestinal protection from drug injury.
Red Delicious is king, when it comes to its antioxidant power.
Talk about natural medicine! While everyone has their own apple preferences, some of us may want to know how to capitalize on this apple investment. If that’s the case, then I present the Red Delicious apple. Studying the antioxidant amounts of every apple variety would be difficult, but less broad comparisons have been done. One of these studies looked at eight popular apple varieties grown on the same farm under similar conditions and found that the Red Delicious had the most antioxidant activity (American Chemical Society 2005).
This makes sense when you think back to “eating the rainbow” in fruits and vegetables, since the above study also found the antioxidants to be five times higher in the skin than the flesh of the apples, and Red Delicious apples are renowned for their seductive red coating. It’s also better to go organic with this one as organic apples have on average higher antioxidant capacity than their conventional counterparts (Stracke, et al. 2009). So if you ever needed more reasoning for heading down to farmer Joe…
Oh, and before I forget. Apples are harvested in the fall, which makes local organic difficult to find during other times of the year. Usually, a bunch of apples will be picked and stored through the winter until the next harvest. Fret not, since “long-term storage, both at refrigerator temperature and under controlled atmosphere conditions, was found not to influence flavonoid concentration or antioxidant activity” (van der Sluis, et al. 2001) of the apple.

Emotional Eating

Have your head in the clouds from choosing to eat that apple with lunch? I’m not surprised, given that recent research has shown that eating fruit and vegetables may promote emotional wellbeing (White, Horwath and Conner 2013). More specifically, “on days when people ate more fruits and vegetables, they reported feeling calmer, happier and more energetic than they normally did" (IANS 2013). Even just eating apples in everyday life has been shown to reduce hunger and elevate mood (Macht and Dettmer 2006). Eating more apples isn’t challenging either. Actually, it’s as simple as buying a new fruit bowl. People are more likely to eat apples when they are visible and easily accessible (Privitera and Creary 2012). So keep your fruits close, and your apples closer. Especially during stressful times, as you may find yourself a little less anxious (Hyson 2011).
Promise me! Never throw away the pomace, if you insist on juicing your apples, then keep the pomace in whatever the result may be. This is where all the good stuff is and this is what made the difference between a 5% reduction in type II diabetes risk for apple eaters and a 8% increase in type II diabetes risk for apple (and other) juice drinkers in a recent analysis of three prospective longitudinal cohort studies by Muraki et al. (2013).
Bottom line (by Adel): If you are not convinced of the benefits of apples (not Apple!), yet, you may want to have a parting look at a study that made a direct comparison between statins and apples with respect to their cardio- and stroke-protective effects in otherwise healthy adults over 50 years.

The results of the model the scientists fed with data from previous studies are quite astonishing: With a assumed compliance of 70% compliance in the "an apple a day" arm of the study, the scientists except a reduction in vascular mortality of 12%. Now, allegedly thats based on the estimate that this would be the necessary consequence of the "apple-induced" reduction in low density lipoprotein... but alas, its better than the hilarious and obviously 100% irrelevant witch-hunt on apples and other "high fructose fruit items" *rofl* - I mean, I find it "lustig" (German word for "funny") that people believe that someone would develop diabetes & NAFLD from eating whole apples.

Exercise Blunts Insulin Resistance Hyperlipidaemia Due to 7 Day 50 75 Overfeeding in Athletic Young Men

Gluttony is one of the 7 sins - no wonder that eating more than you "deserve" makes you ugly and sick.
Everybody knows that "physical activity is good for you". Some, like me, even go so far to say that its necessary - at least for those of us who plan to lead a healthy life into their old age. The classic idea that many of its beneficial effects are related to the ability of physical exercise to fix your dietary lapses on the other hand, has turned out to be - at best - part of of the health equation (see "The Fallacy of Working Out to Burn Energy" | read more).

Nevertheless, Jean-Phillipe Walhin and his colleagues from the University of Bath demonstrate in their most recent paper that the ability of exercise to blunt the ill health effects of short-term overfeeding is a non-negligible part of the health equation.

Dont worry this is a human trial!

For their experiment Jean-Philippe Walhin, Judith D. Richardson, James A. Betts, and Dylan Thompson recruited healthy, "habitually active" male volunteers aged 25 ± 7 years. Eligible were only men who participating in structured vigorous-intensity exercise for thirty minutes or more, at least three times per week. After 26 athletic young men who met these criteria were found, they were randomized to one out of two groups by a third party and put on ...
  • a fixed energy surplus for 7 days on which their physical activity was restricted (SUR), or
  • the same energy surplus and general activity limit, but w/ daily cardio training (SUR+EX). 
The target increase in energy intake for both groups was 50%. Both groups also reduced their general daily activity to ≤4000 steps. Contrary to the SUR group, for which the 4,000 steps / day was all they got in terms of exercise, the SUR+EX group had to perform a daily bout of vigorous-intensity treadmill running (5 min warm-up at 60 % V O2maxthen 45 min at 70 % V O2max). To ensure compliance, all subjects had to wear a pedometer (Yamax, Japan).

The energy expenditure was compensated!

As a regular here at the SuppVersity you will be aware that this study would hardly have made it into the SuppVersity articles, if that, i.e. one group eats + 50% and sits around all day, while the other consumes the same amount of energy and works out, would be all the experiment had to offer. What makes the paper actually interesting is something the scientists marked as "critically" in the abstract to their paper:
"[T]he SUR+EX group received additional dietary energy intake to account for the energy expended during exercise; thus maintaining a matched energy surplus." (my emphasis in Walhin. 2013)
Practically speaking this meant that the subjects in the SUR + EX group had to eat even more food to achieve an additional +25% increase in energy intake that was meant to compensate for the extra energy the subjects in this group would be burning during their daily exercise sessions.
Q: How did the scientists know that +25% was the correct number? A: They calculated it: EPOC (6.6% of the energy expended during the run) + diet induced thermogenesis (10%) - energy that would have been expended when the subjects rested = approx. 25% of the baseline intake.
If we take the energy bonus of +25% into account, we are thus dealing with a comparison of a +50% energy intake diet without exercise and a +75% energy intake diet with exercise. Whether or not this would yield a "matched energy surplus" is something I personally dont care about.

Why? Well, outside of a metabolic ward you got to rely on a bunch of funky equations and the hilariously stupid assumption that energy intake and energy expenditure would not depend on each other. Against that background, it does not really matter that the data in Figure 1 indicates that the energy surpluses ended up being ca. 18% apart. In view of the unreliability of these kinds of  energy in vs. energy out calculations, this is still close enough to qualify the energy surplus as being roughly identical.

To assess the effects of this protocol, fasted blood samples and abdominal subcutaneous adipose tissue biopsies were obtained and oral glucose tolerance tests conducted at baseline and during a follow up visit to the laboratory one week later. Instead of reiterating the verbose summary of the corresponding findings, I have compiled a comprehensive overview of the most significant (not necessarily statistically, by the way) study outcomes in Figure 2:

As you may guess based on the relative changes to the parameters of glucose management (see Figure 2, left), the insulinaemic responses to a standardized glucose load increased 2-fold from baseline to follow-up in the SUR group (Δ17 ± 16 nmol/120min; P=0.002). In the SUR+EX group, on the other hand, the single week of (even more pronounced) gluttony did not lead to comparable increases in insulin resistance or glucose intolerance (SUR+EX group → Δ1 ±6 nmol/120min).

Not shown in Figure 2 are the results of the gene essays the scientists conducted. Unsurprisingly, the results are not significantly different. Its once more the "lazy" SUR group, in whom the gene expression in the fat (=adipose) tissue turned from neutral to pro-diabetic and -dyslipidaemic:
"Seven of 17 genes within adipose tissue were differentially-expressed in the SUR group; expression of SREBP1c, FAS and GLUT4 was significantly up-regulated and expression of PDK4, IRS2, HSL and VISFATIN was significantly down-regulated (P≤0.05)." (Walhin. 2013)
It is thus no wonder that AMPK, one of the most important markers we have, when we are talking about issues with blood glucose management (learn more), or, even more specifically, the ratio of phosphorylated to unphosphorylated protein was also significantly down-regulated elusively in the SUR group (P=0.005).

Here you have it! In the short term  you can out-exercise a miserable diet, but I warn you. While daily cardio or other forms of training may ameliorate many of the negative health effects of overfeeding in the short run, the weight gain that comes whenever you eat almost twice as much food as you would need will take its toll, though - if not sooner, then later.

In the long-run, the run we are all in, your health and physique are thus going to depend on your ability to control your energy intake, and not on your adherence to a given exercise program. In the short run, and during a strategic bulk (e.g. to build muscle), your workouts will provide a certain degree of protection from the most immediate detrimental health effects of the gluttony the vast majority of our fellow Westerners is indulging in.

8g day Citrulline Increase Leg Workout Performance More Reps on Leg Press Hack Squat Leg Ext in Exp Gymrats

The study tested only leg exercises, but you can safely expect increased reps on other exercises, as well.
Citrulline? Yes thats the stuff the supplement industry claims to be a better version of arginine. A "super pump supplement", but not necessarily an ergogenic - in spite of the fact that corresponding evidence from rodent and human studies (Briand. 1992; Pérez-Guisado. 2010; Giannesini. 2011) existed years before the study at hand was published (Wax. 2014).

Benjamin Wax and his colleagues from the Mississippi State University and the Auburn University  investigated the effects of citrulline malate supplementation on lower-body resistance exercise performance, blood lactate, heart rate, and blood pressure.

Based on citrulline malate’s chemical composition and a review of the current literature Wax et al. hypothesized that citrulline malate supplementation would mitigate fatigue occurring to the working muscle; therefore, augmenting resistance training performance.

To test their hypothesis the researchers recruited 12 advanced resistance trained male subjects (85kg body weight; <12% body fat; 22.1 ± 1.4 years) and conducted a randomized, counterbalanced, double blind study.

The subjects were randomly assigned to placebo or citrulline malate (8 g; 60 minutes before the workout) groups and then performed repeated bouts of multiple lower body resistance exercise:
"Subjects warmed up on an upright stationary bike (Life Fitness, Brunswick Corporation, Lake Fores, IL) for five minutes, at 60 – 70 revolution/minute with a mass of 3 – 5 kg. Following this warm up, subjects performed two warm up sets (10 repetitions at 90.9 kg and 8 repetitions at 136.4 kg) on the leg press machine. Subjects rested three minutes between sets during the warm up and trial sets.

Next, 60% of each subject’s predetermined 1RM was loaded on the leg press machine and the subject completed as many repetitions as possible until failure occurred. This process was completed for 4 additional sets for a total of 5 sets on the leg press. Next, the subjects performed one warm upset (10 repetitions) on the hack squat machine at a mass of 40.9 kg. This warm up set was followed by 5 sets of 60% of their predetermined 1RM to failure. Finally, following one warm up set (10 repetitions at 36.4 kg) on the leg extension, subjects completed 5 sets of 60% of their 1RM to failure." (Wax. 2014)
The rest periods (recovery periods between sets of exercise), exercise order, and number of sets performed were the same for all subjects in this investigation, for sessions 2 and 3. Blood lactate, heart rate, systolic blood pressure, and diastolic blood pressure were determined pre and post exercise.
Practical applications - What the scientists say: "Although citrulline malate supplements are marketed to improve muscle performance via a reduction in lactic acid and ammonia production, the current study does not fully support this assertion. While our investigation did note improved muscle performance occurring during the strength protocol,blood lactate remained indifferent comparing the citrulline malate treatment to the placebo treatment. The known capacity of citrulline malate to increase plasma L-arginine (Hickner. 2006), act as a buffer to lactate and hyperammonemia (Briand. 1992; Giannesini. 2011; Verleye. 1995) remain valid; however, further research is necessary to determine which mechanism may be directly attributed ergogenic effects occurring during resistance training protocols. Finally, specific investigations utilizing training protocols designed to test muscular strength and power are warranted." (Wax. 2014)
The exercise protocol resulted in sequential significant (p < 0.05) decrease in the number of repetitions in all three exercises. However, subjects in the citrulline malate group performed significantly (p < 0.05) higher number of repetitions during all three exercises compared to placebo group.

Blood lactate and heart rate, on the other hand, were significantly increased (p < 0.05) post-exercise in both groups with no significant inter-group differences between citrulline malate and placebo (p > 0.05).
Bottom line: I am not sure, if the study at hand is going to change anyones perspective on citrulline. The "pump" is after all (for whatever reason) still what appears to be most attractive to trainees. The fact that the increased number of reps could translate into increased strength and size gains over time, on the other hand, doesnt appear sexy enough to be marketed as the main benefit of citrulline.

Apropos "main effect", there I guess you will remember that citrulline will also affect protein synthesis, right? So, if you dont consider increased rep numbers sexy enough, you may feel that a reduced muscle breakdown on your next diet may be worth heading over to the bulk supplier of your choice and order a 1kg bag of citrulline malate for 100$ (will last 125 days) - no? Well, honestly, I am not sure if its worth that, either | What do you think?
